What is body fat percentage, and why does it matter more than BMI?

Body fat percentage is the share of your total body weight that comes from fat. Unlike BMI, it distinguishes muscle from fat, which makes it far more informative about your true body composition (how your body divides into components like muscle, fat, bone, and water). Two people can be the same weight and height, but if one is an athlete and the other is sedentary, their body fat percentages are completely different. It's the key measure to track for health, performance, and aesthetic goals.

How does the US Navy method work?

Developed by the US Navy, this method uses only circumference measurements taken with a tape measure, and it delivers reliable results in practice. For men, neck and waist; for women, an additional hip measurement, all combined with height in an equation:

Male: BF% = 495 ÷ (1.0324 − 0.19077 × log(waist−neck) + 0.15456 × log(height)) − 450
Female: BF% = 495 ÷ (1.29579 − 0.35004 × log(waist+hip−neck) + 0.22100 × log(height)) − 450

Example: For a man 175 cm tall with a 38 cm neck and a 90 cm waist, the US Navy formula returns about 21% body fat — which falls in the 'average' range. When weight is entered, fat and lean (muscle + bone + water) mass are calculated too.

Body fat percentage categories

American Council on Exercise (ACE) reference ranges — they differ for women and men (women need more essential fat for reproductive function):

  • Essential fat: Men 2–5% · Women 10–13%
  • Athletic: Men 6–13% · Women 14–20%
  • Fit: Men 14–17% · Women 21–24%
  • Average: Men 18–24% · Women 25–31%
  • High (obese): Men 25%+ · Women 32%+
Important The US Navy method is an estimate (±3–4% margin of error). The most precise measurements are a DEXA scan or hydrostatic weighing. Always take your measurements under the same conditions (morning, on an empty stomach) so you can track changes accurately.

When measured correctly, the US Navy method typically works within a ±3–4% margin of error compared with gold-standard methods like DEXA. It's one of the most practical and reliable methods you can use at home with a tape measure, no equipment required.

Hold the tape so it touches the skin without pressing in, and keep it parallel to the floor. Neck: just below the Adam's apple. Waist: at navel level for men, at the narrowest point for women. Hip: at the widest point. Take the measurement without exhaling or sucking in your stomach.

The generally healthy range is roughly 10–20% for men and 18–28% for women. A very low body fat percentage (below essential fat) can cause hormonal problems, while a very high percentage raises the risk of metabolic disease.

A moderate calorie deficit, enough protein (to preserve muscle), and regular resistance training are the most effective combination. Cardio supports fat loss, but nutrition is the real driver. You can set your targets with the BMR/TDEE and Macro tools.

The ranges differ for women and men because a woman's body naturally carries more fat. <b>For men:</b> essential fat 2–5%, athletic 6–13%, fit 14–17%, average 18–24%, obese above 25%. <b>For women:</b> essential 10–13%, athletic 14–20%, fit 21–24%, average 25–31%, obese above 32%. 'Essential fat' is the lowest level the body needs to function healthily; dropping below it harms your hormones and health. Aesthetic goals don't require going far below these healthy bands.

No — 'spot reduction' is a myth. Doing hundreds of crunches strengthens your abdominal muscles but doesn't specifically melt the fat on top of them; body fat comes off evenly from everywhere, in the order your genetics dictate. The only way to lose belly fat is to lower your <b>total body fat</b>: a calorie deficit, enough protein, and regular activity. As fat drops, the area that's usually last to go slims down gradually too.
