What are macronutrients?

Macronutrients (macros) are the three core nutrient groups your body needs in large amounts for energy and building blocks: protein, carbs and fat. Each does a different job: protein repairs and renews muscle and tissue, is the raw material for your immune system and enzymes, and is the most filling of the three macros; carbs are the primary fuel for your brain and muscles and the main energy source during intense training; fat is essential for producing hormones, building cell membranes and absorbing the fat-soluble vitamins (A, D, E, K). The calories they carry per gram also differ: protein and carbs are 4 kcal a gram, while fat is 9 kcal. So beyond your total calories, how those calories are split among the macros is what shapes your body composition (your muscle-to-fat ratio), your fullness and your performance.

Why does calculating macros matter?

Counting calories alone may be enough for weight control, but which source they come from changes your body composition. The same 2,000 calories will preserve muscle if they include enough protein; if protein is low, you'll lose muscle along with the weight. The right macro split delivers:

  • Muscle preservation / gain — enough protein (usually 1.6–2.2 g/kg).
  • Fullness and energy — protein and fiber keep you full, carbs fuel your training.
  • Hormonal health — fat shouldn't be kept too low (at least ~0.8 g/kg).

How are macros calculated?

This tool first finds your basal metabolic rate (BMR) with Mifflin-St Jeor, then your total daily energy needs (TDEE) using your activity factor. Calories are adjusted to your goal (lose −500, maintain, gain +300) and converted into grams according to the percentages of the eating style you choose:

Calories: TDEE ± goal (lose −500 / gain +300)

Protein (g): calories × %share ÷ 4
Carbs (g): calories × %share ÷ 4
Fat (g): calories × %share ÷ 9

Example: for someone with a daily target of 2,000 kcal on a balanced split (30/40/30):
Protein = 2000 × 0.30 ÷ 4 = 150 g · Carbs = 2000 × 0.40 ÷ 4 = 200 g · Fat = 2000 × 0.30 ÷ 9 ≈ 67 g

Which macro split is right for me?

There's no single right split; it depends on your goal:

  • Balanced (30/40/30) — a sustainable starting point for most people; general health and weight maintenance.
  • High protein (40/35/25) — for preserving muscle while losing weight, athletes, and when fullness is a priority.
  • Low carb (35/25/40) — for people with low insulin sensitivity (how efficiently your cells take up sugar from the blood), those who struggle with appetite control, and easier fat loss in some people.
Important These values are a starting point. It's a good idea to also check your protein target against your body weight (1.6–2.2 g/kg). If you have a chronic condition or special circumstances, consult a dietitian.

Frequently asked questions

For active people and anyone wanting to preserve muscle while losing weight, the general recommendation is 1.6–2.2 g of protein per kilogram of body weight. For someone weighing 75 kg, that works out to roughly 120–165 g. If you pick the high-protein split, the tool gives a figure close to this range.

No, it's not a must. Low carb makes appetite and weight easier to manage for some people, but carbs are an important energy source, especially for training performance. Choosing a style you can stick with beats the most 'correct' style on paper.

Total calories determine weight change; macros determine how those calories affect your body composition. Focus on hitting your calorie target first, then especially your protein target — the carb and fat split is more flexible.

Dividing your daily total by the number of meals is a practical starting point (e.g. 150 g protein / 4 meals ≈ 35–40 g per meal). Spreading protein evenly through the day is an advantage for muscle protein synthesis (your body's process of building new muscle protein). No. The goal isn't perfection, it's consistency. Ending the day within <b>5-10%</b> of your target is plenty; what really matters is keeping it up steadily every day. The priority order is clear too: hit your total calories first, then protein — those two account for most of your body composition. The split between carbs and fat is more flexible and can shift a little with your day and appetite. For most people, obsessing over grams only hurts sustainability.

You can reach your protein target on a plant-based diet too, it just takes a bit more planning because plant sources are usually less protein-dense. Good options: lentils, chickpeas, beans, <b>tofu and tempeh</b> (soy products), edamame, <b>seitan</b> (wheat gluten, very high in protein), quinoa and pea/soy protein powder. Combining different plant sources through the day (e.g. legumes + grains) helps you get all the essential amino acids (the building blocks of protein). If you're vegan, don't skip a B12 supplement.
